Long-Distance Cycling Nutrition: Bottles, Frequency, and Dosing

On a bike, effort is different from running: less impact, often longer, and a much greater capacity to carry your nutrition with you. But that freedom brings its own trap: without a clear plan, it's easy to forget to drink or eat until the fatigue hits. Here's how to structure your bottles, frequency, and dosing for your long rides.

1. How many bottles for a long ride?

For a 2 to 3 hour ride, two bottles are usually enough: one for your endurance drink, one for plain water. Beyond 3 hours, plan for a refill stop along the way, or a third bottle if your bike allows it.

A common mistake: filling every bottle with concentrated drink. Always keep one bottle of plain water available, especially in hot weather, so you can adjust concentration based on your needs.

2. How often should you drink and eat?

Unlike running, where every sip takes extra effort, cycling makes it much easier to drink often. A good routine:

  • One sip every 10 to 15 minutes, rather than large amounts spaced far apart.
  • A simple cue: drink on every descent or terrain change, a natural moment when effort eases up.
  • Don't wait until you're thirsty: on the bike, wind cools your skin and masks dehydration signals.

3. The right carb dosing for cycling

Carbs-per-hour targets stay similar to running, but cycling generally tolerates higher intakes thanks to the lack of repeated stomach impact:

  • Moderate ride (under 2h): 30g to 45g of carbohydrates per hour.
  • Long or intense ride (2h+): 60g to 90g of carbohydrates per hour.

A slow-release carbohydrate like isomaltulose is especially useful on the bike, where rides often stretch over several hours without a real break.

4. Electrolytes: the cyclist's blind spot

The wind created by movement evaporates sweat quickly, giving the misleading impression that you're sweating less than you would running. In reality, your sodium losses stay just as significant, especially on climbs or in hot weather. Neglecting electrolytes is one of the most common causes of cramping late in a long ride.
